How to do an ice bath well
The tub is the easy part. What you do with your breath, how long you stay, and how you get out are what decide whether you walk away sharper or just cold and a little smug. Here's the protocol we teach.

Beginners don't need 3°C. 10–15°C for 2–3 min delivers most of the documented effect. Colder isn't braver, it's just harder to stay calm in (most important result) and delivers a bigger initial shock (most common unwanted side effect).

Settle the nervous system first: slow nasal breaths, longer exhales than inhales. You're telling the body that cold isn't danger. (Save the powered-up Wim Hof–style breathing for dry land, never beside or in water.)

The gasp reflex is where most people panic. Meet it with one long, deliberate exhale and stillness, not a fight. The first 30 seconds are a skill, not an ordeal.

Even just a lower body immersion has recorded benefits. If you are new to the cold, spare the torso and fingers due to their sensitivity at the start. With repeated exposure, you can then explore a deeper immersion when you feel ready.

The trainable thing isn't tolerating cold, it's staying relaxed inside it. Soft shoulders, slow breath, quiet attention. That composure is what carries over into the rest of your day.
This requires focus which may be interrupted by chit chat, comparing what others are doing, or worrying about judgement.

1-2 minutes is plenty for most people. Chasing big numbers is ego, not physiology, and it raises the risk. Your body will adapt to the cold quickly and any longer simply saps body heat without extra benefit.

If adaptation and recovery are the goal, skip the hot shower right after and let your body rewarm itself by moving gently. If you shiver, it just means you’ve stayed for too long and your body is helping you heat up. (Chasing pure relaxation? Then a warm contrast is fine.)
Respect the cold
Cold water is a real stressor. Skip it or get medical clearance first if you have a heart condition, uncontrolled blood pressure, epilepsy, or are pregnant. Never plunge alone, never combine hyperventilating / breath-holds with being in water, and never mix cold exposure with alcohol. When in doubt: go warmer and shorter.
